The Short Answer
There is no single "women's dry fruit". What helps depends on what your body needs right now. A college student with heavy periods needs iron. A 45-year-old needs to think about her bones. A working mother mostly needs something filling that is not biscuits.
Below is a simple map of which dry fruits do what, with honest numbers, so you can pick two or three instead of eating everything.

ICMR-NIN's 2020 guidelines put an adult woman's daily need at about 29 mg of iron (men need about 19 mg) and about 1,000 mg of calcium. Iron is the one most Indian women fall short on, mainly because of monthly blood loss.
Dry fruits cannot cover these numbers alone. They are a top-up that is easy to keep in a handbag, not a replacement for dal, greens, milk and curd.

By Life Stage
During periods
Iron and fullness matter most. A small handful each of pumpkin seeds and cashews (about 30g of each) gives you roughly 4 to 5 mg of iron. Eat them with something sour like a lemon squeeze on your poha or an orange, because vitamin C helps your body absorb plant iron. Tea right after cancels part of that, so keep chai an hour away.
Two or three soaked anjeer in the morning also help if you get constipated around your period.
PCOS
Pick the ones with protein and fibre and go easy on the very sweet ones. Almonds, walnuts, pumpkin and flax seeds fit well. Keep raisins and dates to a few pieces. We have a separate, more detailed PCOS guide.
Pregnancy
Almonds, walnuts and anjeer are commonly part of Indian pregnancy diets, and portions matter more than variety. Please follow your doctor's advice first. Our pregnancy guide covers trimester-wise portions.
After 40
Bone density starts dropping, more sharply after menopause. Almonds, anjeer and chia seeds carry useful calcium for plant foods, but you still need milk, curd, paneer or ragi to reach 1,000 mg a day. See our calcium-rich dry fruits list for the full numbers.
Busy working days
A 30g mix of almonds, cashews and two anjeer keeps you full for a couple of hours at about 170 kcal. That beats the 4 pm samosa without much effort.

Morning
5 to 6 soaked almonds and 2 soaked anjeer with breakfast.
Mid-day

Evening

Keep it small
30 to 40g of dry fruits in total is enough for most women.
What About Black Raisins?
Black raisins are often recommended to women for iron. They are a fine choice, but the iron difference between black and golden raisins is small. Either one gives you about 0.6 mg of iron in a 30g handful. We stock golden raisins right now; if you prefer black, any good-quality pack works the same way.
Where Dry Fruits Do Not Help
- They will not fix anaemia on their own. If you feel tired all the time, get a haemoglobin test first.
- They are calorie-dense. A "healthy" handful can quietly become 300 kcal if you eat from the jar.
- Very sweet ones (dates, raisins) add up fast if you are watching blood sugar.
